The Importance of Recovery in Your Fitness Routine

There is a misnomer in the health and fitness world that the secret to increasing strength and/or endurance is formulating an eccentric, state-of-the-art exercise routine. The reality is, the type of exercise a person does has virtually nothing to do with aerobic and anaerobic development.

Of much greater value is how a person exercises and how he or she recovers. Increases in aerobic or anaerobic maximums occur in direct proportion to how much damage — damage being much different than injury — to their muscles and how a person proactively encourages their body to recover. 

Effects of Exercise on Muscles

In all cases, exercise damages muscles. The only variant is the degree to which the damage occurs. The damage occurs as microscopic tears in the muscle fibers and the lining of the muscle fibers. The thicker the lining of the fibers of a muscle, the harder a person must work to generate the micro-tears in the fibers. If damage does not occur, the body is not prompted to rebuild, which means the development and strengthening of the muscles do not occur. 

Regardless of how en vogue an exercise routine or contraption, if it does not stress the muscles to the point of damage, no growth will occur. The old adage still applies — "no pain, no gain."

Muscle Fiber Rebuild

In order for muscle fibers to rebuild, the body needs two things: the right nutrition and recovery. The word "recovery" is a concept that the vast majority of people, even those in the heath and fitness industry, do not understand. But understanding recovery is far more important than choosing the right exercise plan. 

Plateaus in strength gains, the inability to move the endurance wall, chronic fatigue after exercise and loss of aerobic and anaerobic output performance are all symptoms of poor recovery techniques and methodology. 

But, recovery is not a complex concept. There are only two premises an athlete or exercise fanatic must understand: nutrition and metabolic state. 

Recovery Concepts 

Nutrition

The body requires amino acids, fats, minerals and vitamins to rebuild muscles. In addition to tearing muscle fibers, exercise also depletes the body of these building-block essentials. It is critical to provide the body with these essentials within 1/2 an hour of finishing a workout because while the body has states in which it recovers most productively (e.g. when it is not under stress) the body is always rebuilding.

Metabolic State

The most perplexing concept of the premises of recovery, corporal state is quite simple on the surface. The body only has two metabolic states: anabolic and catabolic. The anabolic state is that in which the body is working and therefore breaking down. The catabolic state is the recovery state in which it is metabolizing food and sending it through the circulatory system to repair muscles and tissue.

While there are only two metabolic states, there are degrees or phases of each. The most productive catabolic phase occurs while a person is sleeping, during REM sleep specifically. In other words, the recovery rate is at its maximum when a person has a combination of proteins, fats, minerals and vitamins in their body and they are in the REM sleep stage.

Protein and calcium are two of the most powerful substances in our bodies and are found in each and every one of our cells. When calcium is combined with a high-protein diet, absorption is increased and bones stay stronger. 

Endurance runners may not be getting enough of these two nutrients in their diets and should add whey protein and calcium supplements to their daily routine. This is especially true for athletes running long distances, training for a special race, or amping up endurance.

Here's how whey protein and calcium can benefit runners.

Whey Protein

Calcium

Many runners do not get enough vitamins and minerals to support their bodies. One of the most overlooked minerals for endurance running is calcium. Most of us already know that calcium is the key to protecting and strengthening our bones and preventing osteoporosis and stress fractures. 

Runners should pay special attention to make sure they are getting enough (and absorbing enough) calcium while training. This is especially important for runners with low body fat counts. Calcium plays an important role in strengthening and repairing the bones after long, hard run.

This important nutrient can be found in foods like dairy products, baked beans, tofu and broccoli, but calcium supplements are a great way to ensure you are getting the right amount. Experts recommend that adult runners consume at least 800 mg of calcium each day. It's much easier to measure this amount with calcium supplements.

Caffeine, when used in combination with carbohydrates, has been shown to aid in recovery as well. Researchers discovered that athletes who consumed a combination of caffeine and carbohydrates following a workout had 66 percent more glycogen in their muscles after four hours than athletes who consumed a drink with just carbohydrates.

Moderation is key to determining the amount of caffeine you should consume. The recommendation is about 550 milligrams per day which is equal to roughly five cups of coffee. 

Creatine

Creatine as a performance enhancement supplement has been used by athletes to improve muscle strength, size and power. These are terms that are not often used when considering a supplement for endurance athletes, however. 

Creatine aids in muscle recovery. When used correctly, it can benefit endurance runners as well. While using creatine before or during a race event is not recommended, it can provide runners benefits during training. 

Long distance runners use interval training to build running speed and performance. This is where creatine can help. The following tips can help you improve your speed while running. 

Increase Your Distance

One of the most effective ways to run faster is to gradually increase your mileage. Running for longer distances helps you build up your endurance, which can also help improve your speed. 

It’s important not to overdo it, though, or you could end up hurting yourself. Instead, plan on adding low mileage to your running routine at first, then slowly increase the number of miles you run at a time.

Endurance athletes are in it for the long haul. Fruit: Both fresh and frozen varieties will work. Ideally, you want at least one to two 80 gram portions of fruit in your smoothie. Berries, kiwi, mango, bananas and pineapple are all great choices. 

Protein powder: Make sure your smoothies has at least 15 to 20 grams of protein powder in it, which is the optimal serving for muscle recovery. 

Nuts or nut butter: Add 1 to 2 teaspoons of nut butter, or 20 to 30 grams of nuts for a dose of fatty acids and some additional protein. You'll get a little flavor out of it, too.

Why Having a Strong Core is Important For Endurance Athletes

Too often, runners think the best way to up their performance and build endurance is to run more, but this isn't the case. Of course, you want to continue training and challenging yourself, but if all you are doing is that, you may be shortchanging yourself and increasing your chances of injury. Simple Core Workout

The Plank

This core-strengthening standard is effective and simple. There are numerous variations to increase the challenge. Get into a pushup position, with legs extended, toes on the floor and then rest your forearms on the floor. Keep your body in a straight line, taking care not to "sag" in the middle. Tighten your abdominal muscles and hold the position for 30 seconds or more. Work up to a minute or more. Switch things up by doing a rotating plank, starting with the basic plank, moving into a side plank, coming back to the middle and finishing on the opposite side.

Step Downs

Lie down on your back, keeping one hand underneath your lower back for support. Lift both legs, keeping thighs at a 90-degree angle to the floor then bending knees to a 90-degree angle. Slowly lower your left foot until it is about an inch off the ground. Hold this for a couple seconds, keeping good form. Return leg to its original position and then repeat with the opposite leg. Do this three to five times.

Dead Bug

Lie on your back and lift both arms straight up, pointing at the ceiling. Lift both legs as well, bending them at a 90-degree angle, then slowly lower one arm toward the ground, and extend the opposite leg. Think of your arms acting as a scissor, and your legs are making a giant stepping motion. Do these moves slowly.

Squats, Romanian deadlifts and pushups are also good core strengtheners. A daily core workout will enhance everything else you do. Treadmill Workouts to Combat the Cold Winter Weather

Even the most avid joggers moan and groan when snow piles on the ground and cold air makes it difficult to take in their next breath. Running in cold weather limits your workout abilities and can risk injury, making it important to move your training indoors as soon as fall turns into winter. A treadmill may not be as interesting to run on as an outdoor circuit, but there are ample workouts out there that can help make sure your cardio remains in tip-top shape during the winter.

Hill Climbing

Just like stationary bikes offer hill climbing rides, modern treadmills make it possible to simulate a run up and down a the side of a foothill. The view isn't quite the same as the top of a mountain, but the workout is no less demanding. Start by warming up with around five minutes of light jogging to get your heart pumping. Then, progress the incline on the treadmill to a grade between 5 and 10 percent (depending on how daring your workout is) and start running half-mile reps. Do as many as you'd like, whether one or 10, with a five-minute cool-down period at zero percent grade to keep from overexertion. Think of hill climbs as an endurance race: you'll need the right sports nutrition with complex carbohydrates and enough protein to replenish muscle matter. Endurance supplements will help to provide not only the protein but also the vitamins that your body needs for mental and physical health.

Progression Running
